Every comeback starts with the same lie: I'll just pick up where I left off.
Three weeks became three months, the way it does. Work, a house move, a baby, an illness, or nothing dramatic at all, just life quietly rearranging your priorities. Now you are back, motivated, maybe a little ashamed, and the most natural thing in the world is to open your old plan and run Monday's session as written. For the version of you who existed three months ago.
Getting back into training after a break fails, when it fails, almost always in the same place: week one, at the intensity you remembered rather than the intensity you have. This post covers what you actually lost and what you kept, where to restart, and how fast to rebuild, so the comeback survives its own first fortnight.
What you actually lost, and what you kept
The good news first, because it is genuinely good: you kept more than it feels like, and what you lost comes back faster than it took to build.
Aerobic fitness goes first and fastest. The engine is expensive to run and your body economises quickly. Within a couple of weeks of stopping, blood volume drops and the aerobic system starts stepping down; after a month or more the decline is real and you will feel it as breathlessness at paces that used to be conversational. This is the loss that makes comebacks feel humiliating, and it is also the most recoverable. Your tissues deconditioned faster than your memory did. Tendons, ligaments and connective tissue lose tolerance quietly, and they do not announce it. Your nervous system still knows how to squat heavy and your lungs may cope with the session. Here is the number most people want and almost nobody uses: restart at 60 to 80 percent of the volume you left at, with the intensity ceiling pulled down further still.
Two weeks off, no illness? Start near 80, and you will likely be back to normal within a week or two. A month off? Start near 70. Three months or more, or a break that involved illness or injury? Notice what the rule is protecting. Not your lungs, which will complain loudly and recover quickly. Your tissues, which will not complain at all this week and will absolutely invoice you in week three. Restarting at 70 percent feels almost insultingly easy for the first few sessions. That feeling is not a sign the number is wrong. It is what the correct number feels like from inside a comeback, because your sense of "normal" is calibrated to a body you do not currently have.
The same honesty applies to the sessions themselves. Familiar movements only, nothing maximal, nothing new. The comeback fortnight is the single worst time in your training life to try the exercise you saw online, for the same reason it is the worst time to PB anything: novelty spends exactly the tissue tolerance you have not rebuilt yet.
The first four weeks
Week one: prove the habit, not the fitness. Two or three short sessions, all comfortably inside the 60 to 80 envelope, all finishing with something left. The only metric that matters this week is that all of them happened and nothing hurts the next morning. If time is part of what broke the habit in the first place, build the restart around a training plan built for busy professionals rather than around the schedule of someone with more hours than you.
Weeks two and three: add volume, hold intensity down. Grow the sessions before you sharpen them: more minutes, an extra set, one more easy run, while the ceiling stays put. The rough guide that has survived decades of coaching practice is adding about ten percent a week, and while sports science argues about the exact arithmetic of safe progression, the consensus is solid on the underlying principle: injuries cluster where load spikes, so the rate of increase is the thing to police. Ten percent is not a law of nature. It is a speed limit for a road you have not driven in months.
Week four: reintroduce intensity, once. One genuinely hard session back on the calendar, and see what it tells you. Recover from it well and the rebuild is on schedule. Feel it for three days and the message is equally clear. Either way, from here you are training again, not coming back, and the plan can start behaving normally.
Throughout, one rule outranks the schedule: soreness that changes how you move is a stop sign, not a data point. General morning stiffness is the comeback working. A specific, sharp, or asymmetric complaint is the chassis telling you the load got ahead of the rebuild, and the response is to step back a week, not push through the message.

Everything above is standard good practice, and almost nobody does it, for one structural reason: the plan you left is still sitting there, sized for the person who left it. Static plans have no concept of absence. They resume, they do not rebuild, and the gap between those two words is where most comebacks die.
